When Cal360 hands you a Daily Personalized Plan, say 1,920 calories with 120g protein, 216g carbs, and 64g fat, that number isn't a guess and it isn't a secret. This page walks through every step of the calculation, the peer-reviewed research behind each number, and the guardrails that keep your plan safe.

The short version: Cal360 estimates your resting metabolism with the Mifflin–St Jeor equation[1], the equation found most reliable in a systematic review by the American Dietetic Association[2]. Your goal and pace set a multiplier on that baseline, exercise calories measured by Apple Health can be added back on top, and safety floors and ceilings keep the result within ranges consistent with clinical guidelines[3] and sports-nutrition research[4].

Step 1: What you tell us

During onboarding, Cal360 asks for the personal parameters that drive energy needs:

Internally, US units are converted to metric before any math happens: pounds × 0.45359237 = kilograms, and total inches × 2.54 = centimeters.

A note on sex: the underlying equation was derived with separate constants for men and women[1]. If you select "other," Cal360 defaults to the female constants, the more conservative (lower) estimate, and you can change which constant set is used.

Step 2: Your resting metabolism (BMR)

Your basal metabolic rate (BMR) is the energy your body uses just staying alive: breathing, circulation, cell repair. It's the largest share of most people's daily burn, which makes it the right foundation for a calorie target. Cal360 calculates it with the Mifflin–St Jeor equation, published in The American Journal of Clinical Nutrition and derived from indirect calorimetry measurements of 498 healthy adults, including both normal-weight and obese participants[1]:

Women: BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age − 161
Men:   BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age + 5

Why this equation? A systematic review published in the Journal of the American Dietetic Association compared the four equations most used in clinical practice and found Mifflin–St Jeor the most reliable, predicting measured resting metabolic rate within 10% for more people (both nonobese and obese) than any other equation, with the narrowest error range[2]. It's the same equation used by registered dietitians and clinical weight-management programs.

Step 3: Your goal and pace set the target

Your Baseline Goal is your BMR multiplied by a factor determined by your goal and how quickly you want to get there:

For weight loss, this creates a moderate energy deficit of 10–25%. That's consistent with the 2013 AHA/ACC/TOS clinical guideline for managing overweight and obesity, which endorses reduced-calorie diets built from deficits of roughly 500–750 kcal/day or up to about 30% of energy[3]. Cal360 deliberately caps the steepest pace below that 30% clinical ceiling.

For weight gain, the 10–20% surplus matches the range recommended in the peer-reviewed sports-nutrition literature for gaining muscle while limiting unnecessary fat gain[4].

Step 4: Exercise calories, measured instead of guessed

Most calculators inflate your budget up front with an "activity factor" you pick from a list, and guessing wrong is one of the easiest ways to end up with a target that doesn't match your real life. Cal360 takes the approach suggested by energy-balance research, which treats intake and expenditure as two sides of the same equation[5]: start from your resting metabolism, then account for movement you actually did.

If you connect Apple Health and turn on "Add back calories burned," Cal360 adds your day's Active Energy[6], the exercise and movement calories measured by your iPhone and Apple Watch, to your baseline, calorie for calorie:

A hard workout earns you more food that same day; a rest day adds nothing. If you don't connect Apple Health, or leave add-back off, your target is simply your Baseline Goal.

Step 5: Safety guardrails

Before any number reaches your dashboard, Cal360 checks it against limits designed to keep plans sane and sustainable:

A worked example

A 35-year-old woman, 5'5" and 180 lb, chooses Lose weight at Steady progress and connects Apple Health:

  1. Convert units: 180 lb = 81.6 kg · 65 in = 165.1 cm
  2. BMR: 10×81.6 + 6.25×165.1 − 5×35 − 161 ≈ 1,512 kcal
  3. Apply pace: 1,512 × 0.80 = 1,210 kcal, but that's below the 1,300 kcal floor, so Cal360 automatically steps her to Nice & easy: 1,512 × 0.90 ≈ 1,360 kcal (rounded)
  4. Add measured exercise: her watch logs 320 kcal of Active Energy → Allowed Today = 1,680 kcal

Step 6: Turning calories into protein, carb & fat targets

Your calorie target is split into macronutrients using a 25% protein / 45% carbohydrate / 30% fat distribution, converted to grams with the standard energy values used in US nutrition labeling: 4 kcal per gram of protein or carbohydrate and 9 kcal per gram of fat[7].

All three shares sit inside the Acceptable Macronutrient Distribution Ranges (AMDR) established by the Institute of Medicine: 10–35% of energy from protein, 45–65% from carbohydrate, and 20–35% from fat[8]. Protein is set toward the higher end of its range on purpose: research reviews find higher-protein diets (roughly 1.2–1.6 g per kg of body weight per day) improve satiety and help preserve lean mass while losing fat[9].

For example, a 1,920 kcal plan becomes: protein 1,920 × 25% ÷ 4 = 120g · carbs 1,920 × 45% ÷ 4 = 216g · fat 1,920 × 30% ÷ 9 = 64g. Every one of these values is editable in the app if you or your dietitian prefer a different split.

Optional: calorie rollover

If you enable rollover, calories you leave unused roll into a 7-day "bank" you can spend later, capped at 50% of your baseline on any single day, so a light Tuesday can help absorb a birthday dinner on Saturday without changing the underlying math. If rollover is off, leftovers expire at midnight. Either way, your weekly energy balance stays anchored to the same plan.

Why a personalized target (and tracking it) works

A calorie target only helps if you can see how your day is tracking against it. Self-monitoring of food intake is one of the most consistently supported behaviors in weight-management research: a systematic review across 22 studies found a significant association between self-monitoring and weight loss[10].
